Step-by-step
- Calculate BMR using Mifflin-St Jeor: 10 × weight(kg) + 6.25 × height(cm) − 5 × age + s (s = +5 men, −161 women).
- Honestly assess your activity: sedentary desk job (1.2), light exercise 1–3 days (1.375), moderate 3–5 days (1.55), heavy 6–7 days (1.725), physical job plus training (1.9).
- Multiply BMR by your activity factor to get TDEE.
- Use TDEE as maintenance calories — eat this amount to maintain current weight.
- Adjust by 300–500 kcal below TDEE for fat loss, or 250–500 above for muscle gain.
- Recalculate every 4–6 weeks as body weight changes.
